The 2023 CrossFit Games featured a quintessential 5K run, challenging the participants’ speed and cardio capabilities. In preparation for such elite contests, hybrid athlete Fergus Crawley, known for his multifaceted athleticism, delineated strategies to optimize a 5K run.

Ahead of the CrossFit Games, on July 31, 2023, Crawley uploaded a video on his YouTube channel, shedding light on refining one’s 5K run. Given Crawley’s impressive accolades — such as successfully lifting the revered Dinnie Stones — his insights on fundamental runs bear significance.

The Art of Perfecting a 5K Run

Delineated below are Crawley’s quintessential recommendations for an elevated 5K run:

Setting Realistic Standards

Crawley emphasizes the need to tailor expectations. He advocates for setting tangible, individualized goals and refraining from contrasting one’s progress with peers. Embracing running as an evolving skill is crucial.

“[Running] is a skill,” Crawley said. “It’s something we need to develop and be mindful of. It’s important not to compare ourselves with arbitrary numbers or what other people are doing.”

Optimal Energy Utilization

Crawley suggests adopting a structured weekly training blueprint. He introduces the Pareto principle, whereby a major chunk (80%) of training remains relaxed, with the remaining (20%) being more strenuous. He prescribes a triad of workouts: aerobic-enhancing long runs, high-octane sessions, and moderate 5K-specific endurance routines. Here, “easy” translates to 70-80% of one’s peak heart rate, while “challenging” surpasses this.

Strength Augmentation

In Crawley’s purview, holistic strength training not only enriches understanding of one’s physique but also refines the running gait. He underscores the potency of back squats, trap bar deadlifts, and unilateral movements to bolster running dynamics.

Adhering to a Blueprint

Structural consistency is pivotal. It fosters seamless integration of running objectives into daily routines and facilitates periodic goal realization.

“Commit to that race, join that run club, the athletics club, or sign-up to your local park run community,” Crawley said. “These will give you a goal and a deadline and make you more accountable.”

Transforming Training into a Communal Experience

Crawley’s concluding counsel centers around community. Isolation can be detrimental. In contrast, socializing during training sessions can enhance motivation and overall satisfaction. His personal transition from solitary training sessions to more communal ones in 2023 accentuates this.

By assimilating these tenets, runners can anticipate a more enriched and productive 5K experience.
